From Zero Push-Ups — The 5-Stage Progression, Wall to Floor

“I can't do a single push-up” is almost never accurate. What's accurate is that you can't do one at floor angle — raise your hands and the first rep appears. That is what separates the push-up from most bodyweight moves. You can't take weight off the bar, but you can take weight off with the angle.

The World Health Organization asks adults for 150 minutes of moderate aerobic activity a week plus muscle-strengthening work on 2 or more days. Yet 31% of adults — about 1.8 billion people — fall short of the recommended levels. Upper-body training usually gets skipped not for lack of equipment but for lack of an entry point. So this article is built as five stages with pass conditions rather than a weekly calendar: find the angle where you stall, then stay at that angle until the condition is met.

1. What changes. “I can't do a single push-up” is almost never accurate — what is accurate is that you cannot do one at floor angle. Raise your hands and the first rep appears. You cannot take weight off the bar, but you can take weight off with the angle.
2. What is the risk. At every stage, head, hips and feet in one line. If the hips rise or the back sags, drop an angle. Pain that repeats at a particular angle when raising the arm, or numbness in the hand or arm, calls for a clinician rather than a lighter session.
3. How to start. Five stages with pass conditions, not a weekly calendar. What matters is not the rep count but the point where form first broke — that is your starting stage.

Shared rule: at every stage, keep head, hips and heels in a line. If the hips rise or the back sags, drop back an angle. Stop for wrist or shoulder pain and check with a professional.

Where do you stall

All you need is a wall and a solid table. Work down the list; the first item you stall on is your starting stage. What matters is not the total count but the point where form first breaks.

  1. Can you press away from a wall 15 times without your form breaking down?
  2. With hands on a table, can you manage 12 reps?
  3. On your knees, can you lower until your chest is near the floor for 10 reps?
  4. Can you hold the top of a full push-up for 20 seconds without the back sagging?
  5. Does your wrist or the front of your shoulder complain before the muscles do?

If item 4 is where you stalled, changing the order is faster than pushing through. Lower the angle while the trunk is still wobbling and the lower back gives out before the arms do. Build the bracing with plank variations, then come back to this table. Item 5 is the opposite case: it isn't a strength problem, so there's nothing to drop back to. Raising the angle reduces the weight the wrist carries in the first place.

The stage map — stage 1 through stage 5

Progress here does not mean more reps. It means a lower surface under your hands. Thirty reps at the wall put you further from the next stage than ten reps at table height. So this plan moves on pass conditions rather than dates: once 12–15 reps come easily at the current angle, lower the angle instead of adding reps.

The “usual time” assumes two or three sessions a week. Alternate days are not arbitrary: a trained muscle group needs roughly 48 hours to recover, so every other day beats daily for growth — and it lines up with the CDC's at least 2 days of muscle-strengthening activity each week covering the major muscle groups. The reps go down as the stage goes up — raising the intensity is not about adding reps. Stages 1 and 2 count; from stage 3 it is depth, speed and form.

How to build one session

The order has a reason. Pressing strength fades quickly, and once it does, a low angle stops being a chest move and becomes a shoulder-and-lower-back move. So the lowest angle goes first and the higher angles come after. The layout below assumes you've reached stage 3 or beyond; below that, run only the moves you've cleared.

One round runs about 12 minutes, two or three times a week. Move 5 sits last because it's a measurement, not training volume — what you manage while tired sets next week's target and nothing more. The 90-second rest on negatives is deliberate too: holding strength does not reproduce itself on short rest.

The order runs 1, 4, 3, 2, 5 — not by number but so that the hardest move lands while you are freshest, with the angle raised again once you tire so form holds. Count the rests and they track intensity exactly: 30, 45, 60 and 90 seconds for stages 1 to 4 (our arithmetic). The final one is a check of where you are today, not training, so no rest is listed.

① Wall push-up — the lowest-load entry point

Stand a step from the wall, hands on the wall at shoulder height, and lower toward it then press away. Almost none of your weight goes through the joints, so nothing surprises the shoulder or wrist. The point of this stage isn't strength — it's teaching the body the pressing path. Stage 1 holds only this move because without the straight-line feel here, the four that follow all become lower-back exercises.

12–15 reps × 3 sets

Pass condition: 15 reps × 3 sets with no swing, head-hips-heels still in one line on the final set. If you can't: stand half a step closer to the wall — the more upright the angle, the less you carry. Keeping the feet planted and moving only the face toward the wall is a neck movement, so those reps don't count.

② Incline push-up — height is the intensity dial

Put your hands on something high — a desk, a dining table, the back of a sofa — angle the torso and press. The lower the surface, the harder it gets, so this one stage covers every point between the wall and the floor. Work down in order: sofa back → table → chair seat. Always check that whatever you're pressing on can't slide.

Pass condition: 12 reps × 3 sets at table height. Twelve reps from a higher surface is not a pass yet, so write the height down beside the number. If you can't: go one surface higher. If the hips ride up and the body folds into a V, you're pressing with the shoulders — end the set there. Short of a stable height, borrow the incline setup from the chair workout.

③ Knee push-up — the first stage on the floor

Down on the floor with the knees supporting you. Hold a straight line from knees to head and lower until the chest is close to the floor. From here the variable is no longer angle but range of motion. Six reps to full depth beat ten half-reps, which is why the pass condition is judged by depth rather than count.

8–12 reps × 3 sets

Pass condition: 12 reps × 3 sets with the chest coming close to the floor every rep. The set ends the moment the depth shortens. If you can't: bring the knees closer to your body — the shorter lever cuts the load. Letting the hips drift back so the body kinks feels easier, but the chest gets almost nothing.

④ Negative push-up — build the holding strength first

This is the most reliable bridge for anyone who can't press a single full rep. From the top of a full push-up, lower very slowly over 3–5 seconds and nothing else; to come back up, drop the knees and rise the easy way. Muscles gain lengthening-under-load strength before pressing strength, which makes this the fastest route to stage 5.

5–8 reps × 3 sets

Pass condition: 3-second descent, 8 reps × 3 sets, with the speed held all the way to the bottom. If control goes and the chest drops the last few inches, it isn't a pass — that instant is the riskiest one for the shoulder. If you can't: cut the descent to 2 seconds. Shortening the time is better than letting the position collapse.

⑤ Full push-up — hand spacing and elbow angle

The finished position, supported on hands and toes only. Hands slightly wider than the shoulders, elbows about 45° from the torso. Flaring them to 90° concentrates load on the front of the shoulder joint. Starting at one rep is fine — accumulating single reps across sets is better than five with a collapsing spine.

Pass condition: 8 reps × 3 sets with no sag in the lower back. If the belly reaches the floor first, the count is irrelevant. If you can't: when form breaks mid-set, finish the remaining reps as stage 3 knee push-ups. Filling the set at a higher angle serves next week's number better than abandoning it.

What to change when you stall

If you've sat at the same stage for more than four weeks, the answer is a changed variable, not more effort. Most push-ups happen without a mirror, so you can't see your own alignment — what's sore the next day tells you instead.

The fifth row is the most common. If the count climbs and nothing is sore the next day, the depth has usually shrunk — filming one set from the side settles it immediately.

Six symptoms come with six different variables — no single fix covers them. What stands out is that not one answer is “use less weight”; in push-ups what you adjust is angle, speed and sets. The top four hurt, which points at form rather than a lack of strength, while the bottom two merely stall, so there the lever is load.

When do you move to the next stage

Whether you move up isn't a feeling. It's whether all four of these hold. Skip one and the shoulders or lower back end up doing the work.

  1. Did you complete all three sets? The first set alone is not a pass — the target count has to hold on the last set too.
  2. Did the range hold to the end? Eight full-depth reps come before twelve half ones.
  3. Is the fatigue in the chest and triceps rather than the lower back? This one fails you on its own even if the other three hold.
  4. Did it repeat on two separate days? One good day's number doesn't decide a stage.

With all four met, lower the angle by one surface only. Skipping two collapses the form, and repeating a collapsed position is injury risk rather than training. Once you're at full push-ups, trunk stability decides the pace more than rep count does, so add the core and abs routine in the same week.

Signs you are overdoing it

These mean drop a stage or rest. Pain that persists is not a problem you adjust your training around.

  • A sharp or catching pain in the shoulder
  • Pain that recurs at one specific angle when you raise your arm — a common shoulder-problem pattern
  • Wrist pain lasting more than a day after training
  • Fewer reps than last week at the same stage — usually sleep or recovery, not lost strength
  • Numbness or altered sensation in the hand or arm
  • Swelling or heat in the shoulder joint after training

The shoulder in particular carries more the lower the angle goes. If you have a rotator cuff injury or shoulder surgery in your history, clear the plan with your doctor first — and if pain recurs at one specific angle for weeks, that calls for assessment rather than another intensity tweak.

Questions that remain

The required reps fall as the stage rises. Is that right?

Yes — 15, then 12, 12, 8, 8. Because raising the intensity is not about adding reps. Thirty reps at the wall put you further from the next stage than ten at table height. What is measured changes too: stages 1 and 2 count reps, but from stage 3 it is depth, speed and form. Only the sets stay constant — three at every stage.

Why does the session run 1, 4, 3, 2, 5?

Not by number, but so the hardest work lands while you are freshest. Pressing strength fades quickly, and once it does, a low angle stops being a chest move and becomes a shoulder-and-lower-back one — so the angle goes back up as you tire, to protect the form. Count the rests and they track intensity exactly: 30, 45, 60 and 90 seconds for stages 1 to 4 (our arithmetic).

Why is the last move “as many as possible”?

Because it is a measurement, not training. What you manage while tired sets next week's target and counts for nothing in today's volume, which is also why no rest is listed after it. The volume in a session comes from ④, ③ and ②; ⑤ just checks today's ceiling.

Why do self-check items 4 and 5 send you in opposite directions?

Because neither is a strength problem. Item 4 (can't hold the top for 20 seconds) is trunk stability, not pressing strength — lower the angle and the lower back gives out before the arms do, so you step back and build bracing for two weeks first. Item 5 (wrist or shoulder complains first) is a wrist-angle and shoulder-mobility issue, so there is nothing to drop back to — raising the angle a stage reduces the weight the wrist carries. It is the only branch of the five that moves you up.

Four weeks at the same stage. What do I change?

A variable, not the effort. The six plateau symptoms come with six different variables — elbow angle, wrist support, body angle, where you look, lowering speed, and number of sets. What stands out is that not one answer is “use less weight”: in push-ups what you adjust is angle, speed and sets. The top four hurt, which points at form; the bottom two merely stall, so there the lever is load.

Where to check further

  • Whether your shoulder should be doing this at all. The shoulder takes more load as the angle drops, and a rotator cuff injury or past surgery changes the answer — have an orthopaedic or rehabilitation physician set your starting angle.
  • Whether your line is really straight. “One line” is hard to judge from text — Korea's National Fitness Award centres check it in person for free.
  • Whether wrist pain is a form problem or something else. This article only says to stop if it lasts more than a day — if it recurs, check the wrist section of the KDCA health information portal and see a clinician.
